The 2DB Split Stance Alternated Row is a rowing variation that combines upper-body pulling strength with significant trunk and lower-body stabilization demands. The split stance position creates an asymmetrical base of support, increasing core involvement and requiring continuous anti-rotational control while alternating the rowing action from side to side. Split stance rowing variations are commonly used to integrate back strength and trunk stability within the same exercise. The movement primarily targets the latissimus dorsi, rhomboids, middle trapezius and posterior shoulder musculature while simultaneously challenging the abdominals, glutes and hip stabilizers. This integration of upper- and lower-body control makes the exercise particularly valuable in athletic development and functional strength-training programs.

Coaching Cues

Keep approximately 70-80% of the weight on the front leg. Maintain a stable torso throughout the exercise. Retract the shoulder blade before initiating each row. Drive the elbow toward the hip. Keep the wrist in a neutral position. Control the lowering phase. Maintain tension through the core and glutes. Perform the alternating rhythm without rushing.

Common Mistakes

Rotating the torso during the row. Shifting body weight excessively between feet. Losing spinal alignment. Using momentum to move the dumbbells. Shrugging the shoulders. Reducing scapular range of motion. Breaking the split stance position during the set.
